🌾🎉 Celebrate the fiber: 36–48 grams every single day, far more than most people eat. Seven fiber wins in a row! New to beans? Ease in and drink water; your body adjusts.

🍽️ Please eat enough. These meals alone provide about 900–1,250 kcal a day, less than most adults need; this is not a low-calorie diet. Add food as hunger guides you: +1 cup cooked brown rice adds about 5 g protein, 3.5 g fiber, and 215 kcal; +1 medium baked potato adds about 4 g protein, 4 g fiber, and 160 kcal. Fruit is welcome anytime.

🗓️ Short prep guide

  • Before Day 1: shop once with the list below.
  • Day 1: simmer the lentil soup (about 35 minutes, mostly hands-off) and mash the wrap filling (10 minutes). Refrigerate one soup portion and freeze one.
  • Night before Day 4: move the edamame and corn for the salad to the fridge to thaw.
  • Night before Day 7: move the frozen lentil soup to the fridge.

🧊 Storage and reheating: refrigerate cooked food within 2 hours; use leftovers within 3–4 days; frozen portions keep for months. Reheat until steaming hot (165°F). Keep packed salads cold.

⏱️ Short on time? Cooking for one?

Short on time: swap any cooking day for the Edamame & Rice Bowl or the Rescue Potato, each about 7–10 minutes in a microwave. Oats are always there for breakfast. Convenience can help. 💚

Cooking for one: this plan is already sized for one person. The leftovers are planned, so you cook four times and eat well all week. For two people, double every amount.

🛒 Grocery list for the whole week (1 person)

  • 🥫 Cans (no salt added): 2 cans chickpeas · 3 cans black beans (you’ll use about 3¾ cups) · 4 cans diced tomatoes
  • ❄️ Freezer: shelled edamame (3 cups) · mixed vegetables (6 cups) · corn (2 cups) · chopped broccoli (1 cup) · cooked brown rice (5 cups) · unsweetened blueberries (3½ cups)
  • 🌾 Dry goods: rolled oats (3½ cups) · hulled hemp seeds (about 1⅓ cups) · brown or green lentils (1 cup)
  • 🥬 Fresh: 1 medium potato · romaine (6 large leaves) · 1 celery stalk · 1 small red onion · 2 lemons · 2 limes
  • 🧂 Check your pantry first: cumin · garlic powder · salt-free chili powder · salt-free Italian herbs · dried dill · ground ginger · cinnamon · black pepper · unseasoned rice vinegar

🏷️ Label checks: cans should say “no salt added” (“low sodium” isn’t the same). Spice blends and chili powder should list no salt. Frozen vegetables and rice should list only the food itself, with no sauce or oil. Rice vinegar should say “unseasoned” (seasoned versions add salt and sugar). Blueberries should be unsweetened.

🔄 Easy and economical swaps

  • No soy: on Days 4 and 7, have the Rescue Potato instead of the Edamame Bowl, and use chickpeas instead of edamame in the salad (numbers change).
  • Save money: cook dry beans in a big pot instead of buying cans; buy oats and rice in bulk; any frozen vegetable mix works; seasonal fruit can replace blueberries.
  • Hemp seeds hard to find or costly: use 2 tablespoons of ground flaxseed or a small handful of unsalted pumpkin seeds (numbers change).
  • Gluten: every meal is made without wheat; choose certified gluten-free oats if you need them.
